Ramadan meal plan: 7 days of suhoor and iftar

What to eat at suhoor and iftar each day, with protein, a shopping list and prep tips.

Updated October 2026 · 9 min read

A good Ramadan meal plan does three things: it gives you enough protein, it keeps you full through the fast, and it is simple enough to cook every day. This is a 7-day suhoor and iftar plan built for people who train, with a post-workout snack on training days. For timing and the reasons behind it, read workout timing and what to eat at each meal.

The short answer

  • Each day has three eating moments: iftar, an evening snack or post-workout meal, and suhoor.
  • As written, the plan gives about 100 to 130 g of protein and roughly 2,000 to 2,300 kcal a day. Scale the portions to your own needs.
  • Suhoor is built from slow carbohydrates, protein and a little fat. Iftar starts with dates, water and soup, then a balanced plate.
  • Cook two or three bases on the weekend (lentils, rice, a protein) and mix them through the week.

The 7-day plan

Protein figures are rough estimates. The plan assumes you train on Monday, Wednesday and Friday after iftar and have the snack as your recovery meal.

How to build your own plate

  • Iftar main meal: a palm or two of protein, a fist of carbohydrate (rice, potato, bulgur, bread), and half the plate as vegetables. Add a drizzle of olive oil.
  • Suhoor: a slow carbohydrate (oats, foul, whole-grain bread), 25 to 40 g of protein (eggs, yogurt, labneh, cheese, tuna), some fat (olive oil, nuts) and two glasses of water.
  • Snack: 15 to 30 g of protein with some carbohydrate. Keep it simple.

Make it easier: weekend prep

  • Cook a big pot of lentil soup that serves iftar for three days.
  • Cook rice and chicken or fish in bulk and portion it.
  • Boil a dozen eggs for snacks and suhoor.
  • Wash and chop vegetables for salads and soups.
  • Mix overnight oats before taraweeh and eat them at suhoor.

Adjust the plan to your goal

  • Fat loss: keep the protein, reduce the rice and the snack by a third, and skip the sweets. See how to lose weight in Ramadan without losing muscle.
  • Muscle gain: add a portion of rice or potato and a second snack, and use milk-based smoothies. See building muscle while fasting.
  • Vegetarian: swap meat for lentils, chickpeas, eggs, yogurt, tofu or tempeh, and add a little extra to reach your protein.
  • On a budget: eggs, lentils, foul, oats, chicken thighs and canned fish give the most protein for the money.

Drinks and hydration

Drink 2 to 3 litres of water between iftar and suhoor, in small amounts. Choose water, laban, or water with lemon and mint over sweet drinks. Keep tea and coffee low and early in the evening. A small amount of salt in your food is enough. See our guide to sea salt.

In short

  • Three eating moments a day: iftar, a snack or post-workout meal, and suhoor.
  • Protein at every one, slow carbohydrates at suhoor, and a balanced plate at iftar.
  • Prepare lentils, rice, protein and eggs once and mix through the week.
  • Scale the portions to your weight and goal, and drink water through the evening.
